Percentage-based programs are useful, but they assume your strength is the same every day. Sleep, stress, and recovery change what 80% of your one-rep max actually feels like. That is where RPE strength training helps: instead of only chasing a fixed number on the bar, you rate how hard a set was and how many reps you had left.
Modern resistance-training RPE is usually tied to repetitions in reserve (RIR)— how many clean reps you could still do before technical failure. Used well, it becomes a practical way to autoregulate intensity while still progressing over time.
What RPE means in the weight room
In endurance sports, RPE often means “how hard did that feel overall?” In strength training, the most useful version anchors effort to proximity to failure. On a 1–10 scale commonly used in the literature:
- RPE 10 / 0 RIR — no more clean reps left
- RPE 9 / 1 RIR — about one rep in reserve
- RPE 8 / 2 RIR — about two reps in reserve
- RPE 7 / 3 RIR — about three reps in reserve
Zourdos and colleagues validated a resistance-training-specific RPE scale based on RIR and found a strong inverse relationship between bar velocity and RPE/RIR in the squat, supporting the idea that the scale tracks intensity in a meaningful way (Zourdos et al., 2016).

Why RIR-based RPE is useful
Traditional Borg-style RPE can undershoot true effort in lifting. Lifters sometimes report submaximal scores even when a set is taken close to failure, which makes those scales less precise for loading decisions. Helms et al. describe the RIR-based scale as a more precise tool for resistance training because it asks a concrete question: how many reps were left? (Helms et al., 2016).
That matters for programming. If your plan calls for sets at RPE 8, you can add weight when a target rep range feels easier than RPE 8, or hold/reduce load when the same work already feels like RPE 9–10. You are still progressing — you are just matching load to readiness.
How accurate are RPE and RIR?
Accuracy is generally better when you are close to failure. Research on estimated repetitions to failure shows smaller prediction error when lifters are within roughly 0–3 (and often up to about 5) reps of failure, with larger errors when many reps remain (Hackett et al., 2017). In practice, that means RPE 7–10 targets are more trustworthy than guessing RPE 5 with ten easy reps left.
Experience helps calibration, but you do not need to be elite to start. Begin by finishing a set, asking “Could I have done 1, 2, or 3 more clean reps?”, then logging that number. Over a few weeks your ratings usually tighten.
RPE vs percentage-based loading
You do not have to throw percentages away. Many programs combine both: use a percentage as a starting point, then adjust with RPE. In a study matching sets and repetitions, Helms and colleagues compared RPE-based loading with percentage-based loading in periodized training and discuss RIR-based RPE as a practical autoregulation method relative to fixed %1RM schemes (Helms et al., 2018).

A simple hybrid approach:
- Choose a rep target (for example, 5 or 8 reps).
- Pick a first-set load you expect to land around RPE 7–8.
- Adjust later sets based on the actual RPE you hit.
- Progress over weeks by doing the same RPE with more weight, or the same weight for more reps at a lower RPE — a form of progressive overload.
Practical RPE targets by goal
These are common starting zones, not rigid rules:
- Strength / heavy compounds: most working sets around RPE 7–9, with true RPE 9–10 used sparingly
- Hypertrophy accessories: often RPE 7–9, leaving 1–3 reps in reserve on most sets
- Technique days / beginners: RPE 6–7 while form is still being built
Leaving some reps in reserve on big lifts is not “leaving gains on the table.” It often improves weekly quality because you can recover and repeat hard sessions. Saving failure sets for safer accessories is a reasonable default for most lifters.
A simple session template
Example lower-body day using RPE:
- Back squat — 3×5 @ RPE 8
- Romanian deadlift — 3×6–8 @ RPE 7–8
- Leg press or split squat — 3×8–12 @ RPE 8
- Leg curl — 2×10–15 @ RPE 8–9
If squat set 1 is already RPE 9 for five reps, do not force the planned jump next set. Hold the load or drop slightly so sets 2–3 stay near RPE 8. Common RPE mistakes
- Rating too early: judge RPE at the end of the set, not after rep one.
- Counting ugly reps: RIR should mean clean, controlled reps you could still perform with solid technique.
- Living at RPE 10: constant failure training can bury recovery and make load selection noisy.
- Never calibrating: occasionally take an accessory set closer to failure to check whether your “2 RIR” estimate is honest.
- Ignoring trends: one hard day is noise; weeks of rising RPE at the same load is a signal to deload or adjust volume.
How to log RPE so it actually helps
RPE only improves training if you can see it over time. For each working set, log load, reps, and RPE/RIR. After a few sessions you will know whether a lift is progressing because the same weight gets easier (lower RPE) or because you are adding load at the same RPE.
A useful weekly review question: “Did top sets stay in the planned RPE band while load or reps went up?” If load is stuck and RPE is climbing for two to three weeks, you may need less volume, more sleep, or a lighter week — not simply more grinding.

When percentages may still be better
RPE is a tool, not a religion. Newer lifters who cannot yet feel technical failure may do better with simple percentage or double-progression schemes first, then layer RPE onto accessories. Very high-skill peaking blocks can also keep prescribed percentages for specificity, using RPE mainly as a stop-rule (“if warm-ups already feel like RPE 9, adjust”).
Likewise, if your ratings swing wildly set to set, shrink the decision space: keep the same load and stop each set at a fixed RIR target. Consistency beats cleverness while you calibrate.
